How to Strengthen Your Lungs After Wildfire Season

You spent the summer breathing through smoky air from wildfires, and your lungs took the brunt of it. Smoky mornings on the trail, hazy skies that turned orange, air that felt thick even when you couldn't see it. That's sadly what a lot of our summers have started to look like.
The exposure doesn't end when the sky clears up. The EPA has been direct that wildfire smoke exposure can affect lung function even after the air looks clean again.
To truly recover from a smoky summer and prepare your lungs for immune season, these six pillars work together to support, restore, and strengthen the respiratory system.

Lung health isn't seasonal, but the air quality definitely brings it to our attention. Your lungs are vital organs, and they respond to steady care the same way muscle does. These habits build resilience and capability in your lungs that are sustainable.
Pillar 1: Retrain Your Diaphragm With Breathing
Stress, poor posture, and repeated irritation from smoke or dust push you into chest breathing, leaning on the small muscles near your collarbone instead of the big muscle that should carry the load. Retraining this breathing muscle is a skill, and skills improve with practice. Every breath either uses that muscle or works around it, and over time, your lungs feel the difference.
Two techniques get you there, and both start with learning to breathe deeply instead of shallow chest breathing. The first is diaphragmatic breathing, sometimes called belly breathing. Sit or lie down, place one hand on your belly and one on your chest, then inhale through your nose for a count of four, letting your belly rise. Exhale through your mouth for a count of six, pushing out carbon dioxide with a longer breath than the one you took in. Deep breaths like this pull air deeper into your lungs, where gas exchange happens: oxygen moves into your blood, and your body removes carbon dioxide.
Repeat this for five minutes, once in the morning and once before bed if you can manage it. It's one of the simplest breathing exercises you can build into a daily routine. Both breathing exercises take less than ten minutes total, morning and night combined.
The second is pursed lip breathing. The American Lung Association describes the technique as a slow nasal inhale with your mouth closed, then a slow exhale through pursed lips, as if blowing out a candle, for a count of four. This slows your breathing rate and keeps your airways open longer on the exhale, which helps most right after irritation. Reach for pursed-lip breathing anytime you notice shortness of breath after climbing stairs or pushing through a hard set. Most people need only a few pursed-lip breaths to feel calmer and reduce shortness of breath.
Practice daily so the breathing pattern becomes automatic instead of something to remember mid-run.
These breathing techniques are for everyday use, not a substitute for medical attention. If you notice ongoing shortness of breath, chest pain, or a persistent cough that lingers past a few weeks, those are breathing problems, so get your lungs checked by your primary care doctor before assuming breathing exercises can fix it on their own.
This is the starting point for strengthening your lungs, because it retrains the muscle doing the work. The other five pillars build on a breathing pattern that already uses your full lung capacity.
Pillar 2: Clean the Air You Breathe
Wildfire smoke is a mix of fine particles, called PM2.5, small enough to reach deep into your lungs and even your bloodstream. Those particles can settle into lung tissue for weeks after the smoke clears. That's what makes smoke different from ordinary dust: the particles are too small for your respiratory system's normal filters to catch.
You can't control outdoor air, but steady work indoors can improve indoor air quality fast. The EPA gives two specific numbers worth knowing. For a home HVAC system, look for a filter rated MERV 13 or higher, and run the fan as continuously as the system allows. For a portable air cleaner, size it by clean air delivery rate for smoke, at least two-thirds of your room's square footage, and run it on its highest setting.
Skip ionizer and electrostatic precipitator air cleaners. They aren't recommended for smoke removal, since they can produce ozone, which irritates your lungs on its own. A mechanical filter, HEPA or a pleated MERV 13, does the job for your lungs without that tradeoff.
This pillar isn't just a fire season habit. The same filtration helps during allergy season, wood smoke from a neighbor, or a high pollution day in any city. Clean indoor air gives your lungs a break, smoke in the forecast or not.
Check what you already own before buying anything new. Plenty of HVAC systems can run a MERV 13 filter without a technician visit. If yours can't, a correctly sized portable cleaner is a smaller, cheaper fix that still works for healthy lungs.
Pillar 3: What Movement Really Does
Here's the part that surprises most people. Exercise doesn't meaningfully increase lung capacity, at least not the maximum volume your lungs can hold. In healthy adults, exercise training produces little change in lung volume or function, because lung structure doesn't change with training.
Exercise improves how efficiently your breathing delivers oxygen from your lungs to your muscles. Training strengthens your respiratory muscles, including your diaphragm and the muscles between your ribs, the muscles involved in every breath you take. It also helps your cardiovascular system move oxygen from your lungs to working muscles. That's what separates real shortness of breath on the stairs from breathing easily through them.
Aerobic exercises are the most direct route to this benefit. The usual guidance is around 30 minutes of moderate activity, five days a week, whether that's running, cycling, or swimming. Build an exercise regimen mixing aerobic exercises with muscle-strengthening exercises, since a well-rounded routine trains the muscles around your lungs.
Consistency matters more than intensity, and those muscles adapt gradually, the same way any trained muscle does. Over months, that work can improve your lung capacity for daily life even without a lab test change.
If you track training metrics, this pillar's for you. VO2 max, your body's maximum rate of oxygen use, tends to rise with consistent aerobic training, tracking real progress even when a lung capacity test shows no change.
This pillar builds the delivery system around the lungs you have, one piece of a six-part plan. In practice, it usually takes eight to twelve weeks of consistent aerobic work before you notice a real difference on a hill or a long climb.
Pillar 4: Eating to Fight Oxidative Stress
Every breath of polluted or smoky air generates free radicals in your lungs, unstable molecules that damage cells on contact. Your body neutralizes them with antioxidants, compounds that donate an electron to stop the damage before it spreads. That process runs constantly, and diet's one of the few levers you control directly.
Every meal is a chance to reinforce your lungs' defenses. Vitamin C, found in citrus, bell peppers, and broccoli, is a well-established antioxidant. Carotenoids, the pigments in carrots, sweet potatoes, and leafy greens, support the same defense system.
Omega-3s, from fatty fish, walnuts, or flaxseed, help manage the inflammation your lungs feel after irritation. None of these foods undoes or prevents pollution-related damage on their own. They support your body's own defenses against it.
Here's the caveat. The NIH Office of Dietary Supplements warns that large supplemental doses of beta-carotene may have harmful effects in people who currently smoke or have smoked in the past, and in people exposed to asbestos. Real food beats supplements first for this pillar, delivering these compounds without that dosing risk.

Pillar 5: Water Keeps Your Airways Clear
A thin layer of mucus lines your airways, trapping particles, dust, and smoke before they reach deeper into your lungs. Your lungs depend on that layer doing its job with every breath. That lining only works if it stays thin enough to move, carrying what it traps up and out. Water's what keeps your lungs working that way.
The American Lung Association's tips for healthy lungs note that drinking water helps thin the mucus lining of your airways and lungs, which makes breathing easier. When you're dehydrated, that mucus becomes thick and sticky, and a clearance system that's already working hard has a harder time doing its job.
This connects to whatever smoke exposure you already had this summer. After a smoky day or a hard outdoor session, your airways clear more debris than usual, and your lungs work harder to keep up. Staying ahead on fluids gives your lungs what they need to keep moving.
Sipping steadily through the day is better then chugging a glass before bed, keeping that mucus lining thin through the hours your lungs are working hardest. Fresh air, altitude, and hard exercise all raise how much you need.
Water thins the mucus so your body's own clearance mechanism can do its job. Pair it with the other five pillars, not in place of any of them, and hydration becomes part of the same system, each habit reinforcing the others.
Pillar 6: Sleep Is Where Recovery Happens
During sleep, your lungs and the rest of the body do much of their repair work, more than during the workout or the exercise itself. Skimp on sleep, and lung health pays the same price as everything else.
The NHLBI recommends most adults get about seven to eight hours of sleep each night for this repair work to complete. Falling short of that range repeatedly leaves less time for recovery.
Sleep loss affects immune function too, leaving your lungs and the rest of the body slower to repair and defend. Consistent sleep is part of the foundation of healthy lungs, same as clean air or a trained diaphragm.
Prioritize healthy sleep patterns, and your body's systems, lungs included, can execute their jobs with less stress on the body.
